Most people do not need to follow an extreme high-protein diet. However, many of us—particularly active adults, people trying to lose weight and adults over 50—may benefit from eating more protein than we currently do.

What Does Protein Actually Do?
Protein is often associated with building muscle, but its role in the body extends far beyond the gym.

How Much Protein Do You Really Need?
There is no single protein target that is right for everyone. Your needs depend on your body weight, age, activity level, overall health, calorie intake and goals.
The general adult baseline is approximately 0.36 grams of protein per lb of body weight each day. This is best understood as the amount intended to meet the basic needs of most healthy, relatively inactive adults—not necessarily the optimal target for every person.
Active adults, people doing resistance training and those trying to preserve muscle while losing weight may benefit from a higher intake. Healthy older adults are also commonly advised to consume more because aging muscles do not respond to protein as efficiently as younger muscles.
Here are some useful general ranges:

For example, depending on age, activity and goals, a 150 lb adult might reasonably target approximately 68–109 grams of protein per day.
Someone using the general adult baseline would need approximately 54 grams per day. An active adult targeting 0.6–0.7 grams per lb would need approximately 90–105 grams.
These are general guidelines, not personal prescriptions. More is not automatically better. People with kidney disease or another medical condition should speak with their doctor or a registered dietitian before substantially increasing their protein intake.
Are You Getting Enough Protein at Each Meal?
Many people eat very little protein at breakfast, a modest amount at lunch and then try to make up for it with a large serving at dinner.
A typical day might start with toast or cereal, continue with a light salad for lunch and end with most of the day’s protein in one evening meal. This pattern can make it difficult to reach an appropriate target consistently.

Your total daily protein intake matters most, but distributing protein across the day may help give your body regular access to the amino acids it needs. This can be particularly useful for active and older adults.
Instead of becoming preoccupied with perfect timing, begin with one practical question:
Does each of my main meals contain a meaningful source of protein?
If your daily goal is approximately 90 grams, you might aim for three meals containing roughly 25–30 grams each, with a protein-rich snack or smoothie filling any remaining gap.
You do not have to count every gram forever. Tracking your intake for just a few days can reveal where your biggest protein gaps occur. For many people, breakfast and lunch are the best places to start.

Protein, Fullness and Healthy Weight
Protein tends to be more filling than either carbohydrates or fat. It can help reduce hunger between meals and make it easier to maintain an appropriate calorie intake without feeling constantly deprived.
The body also uses more energy digesting protein than it does processing the other macronutrients. More importantly, eating adequate protein while losing weight can help preserve lean tissue, especially when combined with resistance training. This increases the likelihood that more of the weight lost comes from body fat rather than the muscle that supports strength and metabolism.
That does not mean adding protein to an otherwise unchanged diet will automatically result in weight loss. Total food intake, food quality, activity, sleep and consistency all matter.
However, building meals around a satisfying portion of protein, colorful vegetables and other whole foods can make healthy weight management much easier.
Why Protein Becomes More Important as We Age
Most adults gradually lose muscle as they get older, particularly if they are not regularly challenging their muscles through strength-based activity. This process can begin earlier than many people realize and tends to accelerate later in life.
Older muscle also becomes less responsive to smaller amounts of protein, a process known as anabolic resistance. In simple terms, an older body may need a stronger nutritional and exercise signal to stimulate the same muscle-building response that occurred more easily when it was younger.

This is why protein and resistance training work so well together. Protein supplies the building materials, while exercise tells the body where those materials are needed.
Maintaining muscle is closely connected to staying mobile, recovering from illness, reducing the risk of falls and continuing to participate in the activities we love. Protein is therefore not just a fitness conversation. It is an important part of healthy aging.
Protein During Perimenopause and Menopause
Protein deserves particular attention during and after the menopause transition.
As estrogen levels decline, women may experience a more rapid loss of muscle and bone density, along with changes in body-fat distribution. Eating adequate protein, performing regular resistance exercise and consuming enough nutrients important to bone health—including calcium and vitamin D—can help support strength and long-term function.
This does not mean every woman needs an extreme protein target. Protein requirements are still influenced by body size, activity, age and overall health. The practical goal is to include a meaningful source of protein throughout the day and pair it with the kind of movement that helps the body use it.

Not all foods carrying a “high-protein” label offer the same nutritional value.

Whole-food protein sources can provide important nutrients beyond protein itself. Fish can deliver beneficial omega-3 fats. Eggs provide choline. Meat and poultry supply vitamin B12 and highly absorbable iron. Beans and lentils contribute fiber and phytonutrients, while nuts and seeds provide healthy fats and minerals.

Lean meat
Plain Greek yogurt and cottage cheese, if dairy is part of your diet
Plant-based protein sources include:

A thoughtfully planned plant-based diet can provide adequate protein. It may simply require closer attention to portion sizes and a greater variety of protein-rich foods.

How to Build a Better Protein-Forward Meal
A balanced, protein-forward meal does not need to consist of an enormous piece of meat with everything else pushed aside.
Start with a meaningful source of protein. Add a generous variety of colorful vegetables, herbs and spices. Then include an appropriate portion of quality carbohydrates and healthy fats based on your activity level, appetite and goals.
Simple combinations might include:
Salmon with roasted vegetables and a whole-food carbohydrate
Chicken with greens, herbs and seasonal vegetables
